Featured Sequence Gentle All Around Practice

This short sequence is designed for anyone who wants to get started with a short, gentle home yoga practice. This sequence is a great complement to our Low Back Care Practice and Mini Restorative Practice because it focuses on upper body flexibility, strength and balance, which are not addressed by the other sequences.

Although I originally designed this practice, Baxter reviewed it and made a modification—so it is officially Dr. Baxter Bell approved. We both hope you enjoy the practice!

1. Standing Shoulder openers (see Opening Tight Shoulders).
Releasing tight shoulders is important for the upper back and neck health, and is an important antidote for time spent in front of computers, driving, gardening, or other activities where you are reaching forward all day. If you have limited range of motion in one shoulder, just do the best you can, even if that means, for instance, taking your hand only half way up the wall rather than all the way. To make the sequence shorter, you could skip some of stretches (and alternate on different days of practice).

2. Half Dog pose at the Wall (see Half Dog Pose at the Wall). 
This pose is a wonderful all-over stretch because as it opens your shoulders it also stretches the sides of your torso, and, if you straighten your knees, it stretches the backs of your legs as well. It’s a perfect warm-up for standing poses!

3. Warrior 2 and Warrior 1 Mini Vinyasas (see Warrior 1 and Warrior 2 Mini Vinyasas).
Warrior 1 and Warrior 2 are classic standing poses that improve your balance (due to their wide leg stance), build leg strength (due to the bent front knee) and increase upper body strength (due to holding arms out to the side or over head). Practicing these as mini vinyasas (moving in and out of the poses with your breath), will improve balance and agility, and are a gentle versions of these poses. (Though this is not as strengthening as holding the poses for extended periods.)

For the Warrior 1 vinyasa, if you can’t hold your arms overhead, you can keep them in Namaste (prayer position) in front of your chest or place your hands on your hips.

4. Tree pose. 

Depending on your self confidence and your ability to balance, you can do this pose in any number of ways. If doing the pose in the middle of the room causes stress, stand in Tadasana (Mountain pose) with your left side near the wall. Shift your weight to the your left leg—if needed use your left fingertips on the wall to balance—and lift your right foot into any of the following positions:
  • toes of the right foot on the floor, rest of the foot off the floor
  • right foot on top of your left foot— but try not to have your right toes touch the floor
  • sole of the right foot pressing against your left calf
  • sole of your right foot pressing against your left thigh (above the knee)
5. Chair Twist (see Simple Chair Twist).
This pose releases back muscles that are stiff or sore from sitting at a desk or from traveling, or from everyday activities that stress the back, such as gardening and painting, and increases the rotational mobility in your spine. Twisting also helps nourish the spine—movement of the spine helps maintain the health of the discs—and also strengthens the bones themselves as your back muscles pull on the bony insertions of the spine. And it also strengthens the oblique muscles of your core. If you have a history of low back problems, please do this pose with a block between your thighs and twist only from the navel on up.

6. Easy Inverted Pose (see Easy Inverted Pose).
Resting your calves on a chair with a support under your pelvis puts your body into a slightly inverted position, so the blood flows from your legs down toward your heart making this pose a very calming inversion, which is also very restful for your leg muscles. If the support under your pelvis irritates your lower back, you can simply do the same pose without it.

A: Where I live, there are seasons (though some people might argue differently), but rarely extremes of weather. But one summer day that was actually hot, I went to my regular Friday morning yoga class, expecting backbends because my teacher always teaches backbends the second class of the month. Our studio, though in a beautiful old building, had no insulation and very little climate control, with poor heating in the winter and no air conditioning in the summer, so it was unusually warm in the studio.


The teacher opened the class with a little smile, saying, “Today we’re going to do some nice cooling backbends.” Everyone laughed, because, of course, backbends are typically not at cooling. But guess what. We did do backbends, but our teacher modified his typical sequence so we did a cooler practice of stretches, passive backbends, and the less effortful, active backbends, rather than a “hotter” practice of standing poses and very active backbends.

That memory of that still makes me smile, but I bring it up today because I don’t necessarily change my practice with the seasons per se, but I’m definitely change my practice to fit the weather and the temperature in the space where I’m practicing.

Today is a cold and rainy day in Berkeley, California and my house is a little bit drafty, so I would incline toward an active, heating practice rather than a passive cooling practice. Trying to do, for example, a restorative practice in a cold room is not only very challenging because you get colder and colder the longer you stay still, but it is also not very effective, because being cold stimulates your nervous system, alerting your body and mind that you may in danger. So it’s very difficult to relax. On the other hand, the active poses warm up both you and the room quite nicely.

Likewise, being too hot is very stimulating for the same reasons; your nervous system warns your body and mind there may be danger. So when it’s hot, it’s a good time to do more passive and relaxing poses. Or, slowly work up to the active poses and take time to rest and cool down.

Naturally you don’t want to do only active practices all winter and only passive practices all summer, but as my teacher did that day, you modify any sequence by adding more cooling poses or heating poses to accommodate the climate, both outdoors and indoor. For your convenience, I’ve categorized the general groups of poses into Heating and Cooling.

Heating Poses:
  • Sun Salutations
  • Standing Poses
  • Active backbends
  • Headstand and arm balances
  • Twists and abdominal strengtheners
Cooling Poses:
  • Restorative poses
  • Reclined poses
  • Forward bends
  • Supported inverted poses
Some other considerations: Your body is stiffer when you are cold, so that’s a time when you may need more stretching. When it’s hot and your muscles are more relaxed, you may not need to stretch as much. The weather also influences how physically active you are outside the yoga room. I also tend to be more physically active outside during warmer, drier months, walking, gardening, and so on. So to balance my body on more active days, I’ll focus more on poses that complement those activities (see Deciding What to Practice). During the rainy season when I spent more time in the house, I’ll naturally gravitate toward more active poses to compensate for being more sedentary. However, some people may spend the winter skiing (yes, I’ve heard tell of that) and the summer hiding out in an air-conditioned apartment (heard of that, too), so each person needs to find his or her own way with figuring out the best practice on a given day.

An N of One and an N of All Personalized Medicine and Personalized Yoga

A couple months ago I attended a conference in Seattle sponsored by US HUPO (Human Proteome Organization) called “From Genes to Function.” Afterward, while I was mulling over the talks, I was reminded of some earlier posts I’ve written where I discussed studies that were “under powered,” that is, they didn’t have enough subjects and controls to come to any firm, or statistically validated, conclusions. These included the papers that looked at reduced IL-6 levels (an inflammatory cytokine) or the effect on telomere length (the ends of DNA sequence that correlate with age) in practioners of yoga (see Science, Aging and Yoga).  In another post, I discussed the issue of the “N of one (N = 1),” a reference to anecdotal cases or one’s own experience. I have often felt that we should not be overly tough on the lack of data on some aspects of our behavior before embarking on changes, as the bar for scientific proof is often simply too high—and the likelihood of someone carrying out the rigorous study needed to obtain a higher level of confidence is not likely to happen any time soon.

So, it was interesting to be reminded of two important trends taking place in the health sciences these days: the “N of one” and the “N of all.”  Both of these concepts came up in the talk by Leroy Hood, CEO of the Institute of Systems Biology, a major leader in the field of integrated “omics” technologies in medicine, i.e., genomics, proteomics, etc.  His point was that with new technologies becoming cheaper, we could envision a situation in the very near future of routine genomic sequencing and other data intensive methods to follow one’s own health (the N of one) as well as this data being integrated with thousands of patients for a virtual cloud of data (the N of all).  The N of one concept was reiterated in a fascinating talk from Michael Snyder of Stanford in which he discussed a project where such efforts are being carried out longitudinally to monitor precise changes in one’s microbiome and other parameters. This idea stemmed in part from his own self-diagnosis of type 2 diabetes from information he was collecting on himself (talk about personalized medicine!). It is now expanding into larger, but still relatively small cohort of 50 pre-diabetics, to identify genes and other factors that contribute to type 2 diabetes. This project is already underway and will likely be expanded to include several thousand subjects if successful. Such technology innovations would allow you to have vast information about your own DNA, blood and microbiome status from which to make more informed health decisions.

Obviously the N of all concept is related to the N of one, but refers to an even larger amount of medical data that is now becoming available to researchers, as these data from thousands, if not millions, of people become available. Access to such a trove of information would allow scientists to identify genes for rare diseases, as well as to better pinpoint behaviors that are linked to diabetes or Alzheimer’s, for example. These data would also allow individuals to make better-informed decisions about what drugs they should or should not be taking, as well as what behavioral modifications would be best for their personalized health. As this idea really gets traction, maybe we will be able to better assess how the practice of yoga affects our health (and contributes to healthy aging), both from a personalized view  (N of 1) as well as that gleaned from thousands of people (N of all). Until then, using your subjective experience along with input from your yoga teachers and colleagues to evaluate which yoga practices are beneficial to you is a perfectly valid way to make decisions about what and how to practice.

One last thought: This scenario may seem like a dystopian future to many of you, as there are clear issues of privacy and how much information we really want to know about ourselves or others to know about us. Not surprisingly, these issues are being hotly debated among scientists, medical ethicists, and policy makers—and we should be participating in this discussion as well. There are already some pretty serious guidelines in place to insure privacy and remove personal identifiers from much of this data, but things are changing rapidly. The explosion of medical and behavioral information about ourselves and others will almost certainly happen as the technology become cheaper and more widely available. It will be very interesting to see how this plays out—and whether the rewards of personalized medicine will lead us to better ways to manage our health.

All Abut The Fitness Bayonne Instructors And Teaching Assistants

Certain people may find that they are keen to work, but that their other responsibilities make this challenging. Being a parent, playing sports on a semi-professional level, and striving to write a book are just three examples of personal circumstances that can call for flexible working options. Health aptness instructors have far more flexible working conditions than teaching assistants.

In addition to this, there is great scope for beginning a business on a budget. This makes choosing to become a health aptness instructor a savvy decision for those with business acumen. Health aptness instructors jobs have several options when it comes to sourcing clients.

Usually, all health aptness software are able to create numerous activity plans at the same time. Moreover, all these plans can be perfectly customized as per the needs and health goals of a person. When it comes to using software technology for improving the level of health aptness, you do not need to worry about tracking all your daily activities religiously. It can only help you if done right.

This involves visiting a client to consult with them and help them through their workout. As one of the least common modes of work, this is not the norm for all instructors. Those who live in affluent areas may find that they work in the homes of clients more than others.

Finally, there is always the option of hosting a class in a local hall and leading it. YMCA buildings, church halls, and other spaces that are suitable for getting people fit can be used. Depending on the type of instruction you train in, this can mean teaching dance classes, Zumba, Cross fit, or another popular health aptness craze. Both health aptness instructors and teachers can benefit from flexible working conditions. While there needs to be some continuity in the workplace to make a consistent income, they certainly make life easier when you have other responsibilities to manage.

Holding It All Together Part 1 Ligaments

As I was prepping for my upcoming workshop this Saturday on Yoga and the Musculoskeletal System out in Brentwood, CA (see Brentwood Yoga Center Workshops for registration information), I decided to look back at my old blog posts to see what I had written regarding tendons and ligaments, two of the main structures we’ll be talking about this weekend. And much to my surprise, I found that I had not yet addressed these basic and vital topics. So today I thought I’d begin a discussion on ligaments, anticipating that I’ll come back to tendons again in the future.

Let’s begin by looking at some basic definitions for these two structures. Both ligaments and tendons are composed of something anatomists call “connective tissue,” which is a collection of tissue types that often serve the function of keeping our different body structures together, and include such diverse tissues as the above tendons and ligaments, as well as fascia, intervertebral discs, cartilage in the ears and nose, cartilage coating the ends of bones and others. Connective tissues, depending on what their function in the body is, will either be more or less elastic by virtue of the proportions of the components that make up connective tissue: collagen and/or elastin fibers, which float in a semi-fluid gel called ground substance. According to Mel Robin, in his book A Physiological Handbook for Teachers of Yogasana, connective tissue works as a mechanical support or binder for other tissues, allows for food and waste from cells to move in and out, acts as a lubricant and is the body’s glue. 

So what then are the structures that ligaments glue together and what are the unique features of ligaments? Ligaments are specialized connective tissue that binds bones to bones. They keep the bones of your joints in close proximity so they don’t dislocate (which sometimes still can happen, in the shoulder joints, for example), and they allow for a certain amount of passive movement in some directions and restrict movement in others.  In fact, restraining movement is one of the main functions of ligaments. They happen to be high in collagen fibers and low in elastin fibers, which makes ligaments strong, but not very flexible. According to David Coulter in his book Anatomy of Hatha Yoga ligaments are:

“...made up of tough, ropey, densely packed inelastic connective tissue fibers, with only a few cells interspersed between large packets of fibers.”

Usually, the amount of stretch that can take place in a ligament is very minor, only around 4%, but there are exceptions, such as ligaments in the cervical spine region, which have been found to stretch up to 200%! In contrast, those around the knee joint have very little elastin, so are much more rigid to provide more stability to the joint. This can have relevance for our yoga practice. As an example, deep flexion (forward bending) of the neck as in Shoulderstand will not permanently overstretch the neck ligaments. But deep flexion (bending) of the knee as in Supta Virasana has to be approached cautiously and mindfully so as to not overstretch the supporting ligaments of the knee. If the ligaments are overstretched, they will not return to their original length and will be permanently loose and ineffective in stabilizing the knee. In general, you want to focus on stretching the muscle and not the ligaments in your yoga practice.

Another reason to avoid overstretching or, even worse, tearing a ligament, is that ligaments have a poor blood supply. Due to this poor supply, getting repair cells into an injured ligament and taking away the waste and injured material is more difficult, and healing is therefore slow. Also, ligaments have very few cells—which are the things that have to be stimulated in an injury to produce more fibers and fluid—and this contributes to slow healing as well. 

Those out there who have injured the ligaments at the side of the knee joint, the collateral ligaments, via sports like soccer or football, can attest to the long healing times I am referring to here. When we sprain a ligament, not only do we experience some pain and swelling, but the area also seems looser and more prone to re-injury. A ligament sprain that almost everyone has experienced at one time or another like this is the outer ankle.

It seems that one of the safest ways to stretch your tight muscles, and avoid stretching your supportive yet rigid ligaments, is via moderate intensity, slow, held stretches. Warmer muscles and ligaments seem to do this more healthily then cold ones, so I like to move slowly and mindfully in and out of a position a few times to warm up the tissues, and then follow that up with a more sustained hold. And the good news regarding safe stretching is that our nervous system warns us as we approach the kind of overstretch that could tear our ligaments (and tendons) through pain (which can have a whole range of variety and intensity), trembling or weakness. This is yet another reason to pay close attention to the sensations that arise as you perform your asanas. Also important is the location of the sensations, as those arising in the mid-length of the muscles is much more acceptable than sensations occurring right over joints. You might hang in there a bit longer in the first instance and come out of a stretch promptly in the latter!  

Next time, I’ll discuss tendons, which share some similarities with ligaments, but have some unique functions as well.
